Looking to build a strong, sculpted back while also firing up your core? This simple yet effective routine uses just dumbbells and a resistance band, making it perfect for home, the gym, or even while traveling. Each movement focuses on control, stability, and full-body engagement — ideal for all fitness levels.
How This Workout Works
Perform each exercise for 30–45 seconds, resting briefly between movements. Complete 3–4 rounds total. Move slowly and with intention to really feel the muscles activate.

🔥 The Workout
1. Renegade Row
Start in a plank with dumbbells in hand. Row one arm at a time, keeping hips level and core strong. This lights up your upper back, arms, and entire core.
2. Plank Pull Through
Stay in a plank and drag a weight or object from one side of your body to the other. This challenges anti-rotation strength and keeps your midline working hard.
3. Bird Dog
From hands and knees, reach opposite arm and leg out long, then switch sides. A fantastic move for stability, lower back strength, and posture.
4. Alternating Bent Over Row
Hinge at your hips, keep a flat back, and row one dumbbell at a time. Great for the lats, mid-back, and rear delts.
5. Band Pull Apart
Hold a resistance band at shoulder height and pull it apart with straight arms. This targets your upper back and helps counteract forward-shoulder posture.
6. Diagonal Band Pull Apart
Hold the band diagonally and pull from low to high or high to low. This variation hits more angles and improves shoulder stability.
7. Bent Over Band Row
Step on the band and hinge forward, rowing the band handles or ends toward your ribcage. A perfect finisher to burn out the back muscles.
